In a nation where persistent fatigue grips nearly half the population, the quest for a quick energy fix has turned supplements into a multi-billion-dollar industry. A staggering 30% of supplement users are specifically chasing a boost.
But with shelves overflowing with options, from ancient herbs to cellular compounds, which ones have scientific backing and which pose hidden risks? Emerging research and expert reviews are now drawing clearer, and sometimes cautionary, lines.
For many, fatigue is a direct signal of a nutritional shortfall. Low iron, affecting about 11% of U.S. females and 1% of males, can lead to anemia, reducing oxygen transport to muscles and causing profound fatigue and low endurance. “Iron is crucial for the transport of oxygen throughout the body,” experts note. While diet can often restore levels, supplements are key for those with diagnosed anemia.
Intriguingly, a review of 18 trials found iron improved feelings of fatigue in adults even without anemia, though it didn’t enhance physical performance.
The B-vitamin complex is equally fundamental. Vitamin B12 is essential for DNA production and cell energy and deficiency leads to low energy and reduced exercise tolerance. However, supplementation is only necessary for those with low levels. “There’s not enough evidence to recommend it for the general population who get adequate B12 through the diet,” reviewers state, noting that high B12 levels may carry risks like increased fracture chance.
A broader look at B vitamins, including B1 (thiamine), B2 (riboflavin), B3 (niacin) and B6 (pyridoxine), reveals their collective role in cellular energy production. A review of seven clinical trials associated high-dose B vitamin supplementation with improvements in self-reported energy, stamina and mental health.
In the realm of physical and mental performance, specific supplements show targeted promise. Creatine, famed in athletic circles, provides energy to muscle cells. Research confirms it is “likely beneficial for short bursts of high-intensity exercise” and shows potential for improving “symptoms of mental fatigue and enhancing memory and cognition.”
Studies are exploring its use for chronic fatigue syndrome and long COVID.
Protein supplementation, while best obtained through diet, had a notable effect in one study: 90 days of use reduced low-energy periods by 25% in healthy adults. Athletes with high demands may benefit, but experts warn that high doses can lead to serious side effects like kidney failure, especially in those with pre-existing conditions.
The amino acid tyrosine, a precursor to brain chemicals like dopamine, may sharpen the mind under stress. A human study found “a single dose of tyrosine improved cognitive function in the short term,” though it doesn’t appear to boost physical performance.
Fatigue is often a symptom of systemic imbalance and several supplements act as metabolic tuners. Selenium is highly concentrated in the thyroid gland and is “involved in the production and breakdown of thyroid hormones.” Adequate levels are crucial for thyroid function, suggesting a potential role for selenium if fatigue is thyroid-related. The warning is clear: Toxicity can occur above 400 mcg daily.
Magnesium regulates hundreds of biochemical reactions, including energy production. An imbalance can lead to a lack of energy. While generally safe, excess can cause gastrointestinal distress.
Zinc plays a role in cellular energy. One study found it “significantly reduced fatigue in elderly people,” though more research is needed across age groups.
Coenzyme Q10 (CoQ10), an antioxidant, has mixed reviews. For those with fibromyalgia, at least 300 mg daily may help. Studies on chronic fatigue syndrome are contradictory, with one showing improved energy and another showing no effect.
The herbal market offers its own contenders. Ashwagandha, in one study, left college students feeling “mental clarity and sustained energy and led to more restful sleep.”
Rhodiola is used traditionally for stress and fatigue, though more clinical research is needed.
Melatonin, beyond regulating sleep, helps regulate energy metabolism. Correcting a disrupted sleep cycle can be a fundamental step toward improved daily energy.
Even a simple cup of tea holds promise. A study of 44 adults showed that caffeine combined with the amino acid L-theanine in tea can improve alertness, fatigue and accuracy performing tasks. As noted by BrightU.AI‘s Enoch, L-theanine is a unique amino acid found primarily in green tea that promotes relaxation and reduces stress by increasing levels of calming neurotransmitters like GABA, serotonin and dopamine in the brain.
Amid the potential benefits, a stark warning emerges from research into supplement adverse events. A study found that for individuals 25 and younger, categories like energy, muscle building and weight loss supplements had a three-fold increase in the risk for severe medical events, including hospitalization, disability and death, compared to vitamins.
“In general, their use is not advisable,” the research concludes, highlighting a dangerous gap between marketing and proven safety. The message from experts is unequivocal: targeted supplementation can address specific deficiencies and conditions, but self-prescribing energy boosters is a game of roulette with serious health stakes.
The true first step for battling persistent fatigue remains a consultation with a healthcare provider to uncover its root cause.
